Instead of obsessing over one number, consider several questions.
Do you regularly wake feeling refreshed?
Do you struggle to stay awake during the day?

Do you regularly sleep significantly longer at weekends?
Do you fall asleep unintentionally?
These patterns may provide useful clues about whether your sleep opportunity is sufficient.
Sleep Opportunity Versus Sleep Duration
This distinction is important.
Spending eight hours in bed does not necessarily mean sleeping for eight hours.
If you go to bed at 11pm and get up at 7am, your theoretical sleep opportunity is eight hours.
But if you:
spend 30 minutes falling asleep
wake several times
use the toilet
check your phone
wake before the alarm
your actual sleep duration may be considerably shorter.
Athletes should therefore consider providing themselves with enough sleep opportunity, rather than simply calculating the difference between bedtime and alarm time.
The Athlete’s Sleep Problem
Athletes can actually face greater challenges to sleep than non-athletes.

Early Morning Training
A 5:30am training session may require waking at 4:45am.
Unless bedtime moves accordingly, sleep duration decreases.
Evening Competition
Matches or races finishing late can leave athletes physiologically and psychologically stimulated.
Caffeine
Caffeine may improve performance in certain circumstances, but consuming it later in the day may interfere with sleep.
Travel
Competitions may involve early departures, unfamiliar hotel rooms and changes in time zone.
Pre-Competition Anxiety
Even experienced athletes can struggle to sleep before important events.
Post-Competition Arousal
Competition may finish at 9pm, but the nervous system doesn’t necessarily recognise that it is bedtime at 10:30pm.
Stop Chasing the Perfect Night’s Sleep
One of the worst things an athlete can do before an important competition is panic about sleep.
You go to bed thinking:
“I absolutely must get eight hours tonight.”
You look at the clock.
11:30pm.
Then midnight.
Then 12:30am.
Now you’re calculating:
“If I fall asleep immediately, I can still get six hours and 45 minutes…”
This increases arousal and makes sleep even more difficult.
One poor night’s sleep does not automatically destroy months of preparation.
Your overall sleep pattern matters.
Think about sleep across the week, not just the night immediately before competition.
Sleep Extension and “Banking” Sleep
This introduces an interesting strategy: increasing sleep opportunity before periods when sleep may become restricted.
Rather than waiting until fatigue develops, athletes can attempt to arrive at demanding training or competition periods well rested.
This concept is sometimes described as sleep extension or “banking sleep”.
In practical terms, if you know that Saturday involves an early start for a marathon, tournament or long journey, prioritising good sleep across Monday to Friday may be more useful than relying entirely on Friday night.
Can Athletes Nap?
Yes.
Napping can be useful, particularly when overnight sleep has been restricted or when athletes face demanding schedules.
Potential advantages include improvements in:
alertness
perceived fatigue
mood
cognitive performance
readiness to train
However, naps should be strategic.
Very long or late naps may make it more difficult for some people to sleep that evening.
A practical approach is often a relatively short 20–30 minute nap, particularly earlier in the afternoon.
The exact strategy should depend on the athlete and their schedule.
Napping should generally supplement good overnight sleep rather than routinely compensate for chronically inadequate sleep.
Caffeine: Performance Tool or Recovery Problem?
Caffeine is one of the most widely used performance aids in sport.
Used appropriately, it can improve alertness and certain aspects of sporting performance.
The problem is timing.
Caffeine remains in the body for several hours.
An athlete consuming coffee, energy drinks, pre-workout supplements or caffeinated gels late in the day may find that bedtime arrives while caffeine is still exerting an effect.
This creates an important performance trade-off.
The stimulant that helped today’s session could potentially compromise tonight’s sleep and therefore tomorrow’s recovery.
Athletes should consider not only:
“Will caffeine improve this session?”
but also:
“What will this do to my sleep later?”
Alcohol and Recovery
Alcohol is sometimes used after competition as a way of relaxing or celebrating.
It may initially make someone feel sleepy, but sedation isn’t the same thing as restorative sleep.
Alcohol can disrupt normal sleep architecture and contribute to fragmented sleep.
It may also interfere with hydration, nutritional recovery and decision-making around food.
For athletes prioritising recovery, particularly after demanding competition, alcohol should therefore be considered carefully.
Your Bedroom Is Part of Your Recovery Programme
Athletes frequently invest heavily in equipment while giving relatively little thought to their sleeping environment.
A good sleep environment should generally be:
Dark
Reduce unnecessary light.
Quiet
Control disruptive noise where possible.
Comfortable
Mattress, pillows and bedding should support comfortable sleep.
Cool
Many people sleep better in a slightly cooler environment.
Low in unnecessary stimulation
Your bedroom ideally shouldn’t function simultaneously as your office, cinema and social-media centre.
Small improvements to the sleep environment can be remarkably useful.
Screens, Phones and Sleep
The conversation around phones is often reduced to blue light.

Sleep deserves similar consistency.

Consumer wearables estimate rather than directly measure many aspects of sleep.
Do not allow a device to convince you that you slept badly when you actually feel refreshed.
